This 4-day-a-week hybrid strength & cardio plan is built for lifters using full gym. Sessions default to 45–60 minutes and are designed to fit a real week — including the ones where you miss a day, skip a lift, or shorten a session.

Across the week, the plan cycles through Back squat, Bench press, Lat pulldown, Rower or bike intervals, Cable woodchop, Romanian deadlift, Walking lunge — the specific lifts you'll load, track, and progress.

Day 1 — Lower strength anchors on Back squat and Bench press for heavy bilateral lower with one push-pull pair. Day 2 — Upper strength anchors on Bench press and Lat pulldown for pressing primary, pulls 2:1 to keep shoulders happy.
