This 3-day-a-week hybrid strength & cardio plan is built for lifters using dumbbell. Sessions default to 45–60 minutes and are designed to fit a real week — including the ones where you miss a day, skip a lift, or shorten a session.

The use of a single dumbbell for movements like the one-arm overhead press or a pair for Bulgarian split squats forces each side of your body to stabilize independently. This develops anti-rotational core strength that a barbell cannot, which has direct carryover to your running mechanics. Over a 12-week progression, you will build balanced strength by addressing potential muscular imbalances between your left and right sides. Your primary strength sessions will utilize rep ranges of 8-12 per set, working to a 2 RIR to ensure you are providing a strong stimulus for muscle growth while managing recovery for your conditioning work.
Your 3-day rhythm. Your training week consists of three full-body strength sessions on Monday, Wednesday, and Friday. Expect Monday to be your heaviest day after the weekend's rest. Wednesday is a moderate-to-heavy day to keep the momentum. Friday is another heavy day, focused on volume before two full rest days on Saturday and Sunday. Tuesday and Thursday are for light conditioning or active recovery, like a 30-minute walk, to complement your lifting and manage fatigue around your work week.
Trade-off to know. The primary compromise with dumbbells is the limit on maximal load for developing absolute strength. For heavy compound movements like squats and deadlifts, a barbell allows you to move significantly more weight than you can with two dumbbells.
