How to do the Walking Lunge

  1. Stand tall, brace your core, and pick a focal point ~10 feet in front.
  2. Step into the lunge — long enough that your front shin stays roughly vertical at the bottom.
  3. Lower until your back knee is just above the ground.
  4. Drive through the front heel to return to standing or step into the next rep.
  5. Keep your torso upright; resist leaning forward to hide weak quads.

Why pick the Walking Lunge

The Walking Lunge introduces a dynamic, locomotive challenge not present in stationary exercises like the Split Squat. Each step requires you to decelerate your center of mass and then re-accelerate into the next repetition, improving coordination and frontal-plane stability. This makes it a more direct transfer to athletic activities. Compared to the upright torso of a Split Squat, adopting a slight forward lean of 10–20 degrees in the Walking Lunge increases the demand on the gluteus maximus. Because of the high metabolic cost and stability demands, this exercise is often programmed for higher repetitions, such as 3–4 sets of 10–15 reps per leg, leaving 2 reps in reserve (RIR) to maintain technique quality.

Programming nuance. The significant eccentric stress on the quadriceps and glutes during the deceleration of each rep can create substantial muscle soreness. For this reason, limit Walking Lunges to once or twice per week to allow for adequate recovery. Perform them after your primary strength movement (e.g., Squats) but before more isolated exercises. Due to the high balance and coordination demands, avoid programming them when you are already highly fatigued at the end of a session; proper form is paramount to knee health.
