This 3-day-a-week strength plan is built for lifters using bodyweight. Sessions default to 45–60 minutes and are designed to fit a real week — including the ones where you miss a day, skip a lift, or shorten a session.
Across the week, the plan cycles through Bulgarian split squat, Push-up (paused), Pull-up (or band-assisted), Pike push-up, Single-leg hip bridge, Reverse lunge — the specific lifts you'll load, track, and progress.
Day 1 — Full body, lower bias anchors on Bulgarian split squat and Push-up (paused) for squat + push pair, posterior accessory. Day 2 — Full body, upper bias anchors on Pull-up (or band-assisted) and Pike push-up for pull pattern leads, hinge accessory keeps the chain honest. Day 3 — Full body, posterior chain anchors on Single-leg hip bridge and Reverse lunge for hinge primary, single-leg balance, optional finisher.
A bodyweight-only strength plan builds high levels of relative strength, gymnastic-style control, and whole-body tension. Where a barbell plan adds load to a fixed pattern, a bodyweight plan scales intensity by increasing mechanical difficulty. You build raw strength by mastering progressions toward cornerstone movements like the one-arm push-up and one-arm pull-up. This requires a different kind of strength than moving an external load. For example, you will develop the shoulder stability and core control to hold a freestanding handstand for 30 seconds rather than pressing a 75-lb dumbbell overhead. To drive adaptation, you will undulate intensity across the week, working in the 3–5 rep range on your main strength movements on high-intensity days, then accumulating volume above 8 reps on lower-intensity days. This develops strength-skill and builds the work capacity to handle harder progressions.
Your 3-day rhythm. Your training week consists of three full-body strength sessions on Monday, Wednesday, and Friday. Expect Monday to be your heaviest day after the weekend's rest. Wednesday is a moderate-to-heavy day to keep the momentum. Friday is another heavy day, focused on volume before two full rest days on Saturday and Sunday. Tuesday and Thursday are for light conditioning or active recovery, like a 30-minute walk, to complement your lifting and manage fatigue around your work week.
Trade-off to know. By choosing a bodyweight-only plan, you give up the ability to build absolute strength found in a barbell-based program. Bodyweight limits your potential for lower-body strength and hypertrophy in particular, as you cannot progressively load squats, hinges, and lunges with the same fine-grained control. You are trading maximal force production for movement mastery.

Week 1 — Calibration — 3-day strength bodyweight plan
